How to train around shift work (when your week never looks the same)

Most fitness plans assume your life is tidy. Train Monday, Wednesday, Friday. Rest at the weekend. Meal prep on a Sunday. Great — if you work nine to five.

Have a plan for "I've got no time and no gym"

Shift work means some days you'll finish shattered with no chance of a gym. Don't write those days off — have a fallback. A short bodyweight session at home, a 20-minute circuit, even a brisk walk keeps momentum. Consistency beats perfection. A worse workout you actually do beats a perfect one you skip.

Train to your energy, not a fixed intensity

Nights and long shifts wreck your energy unevenly. Instead of forcing a heavy session when you're running on four hours' sleep, match the session to how you feel. Save the hard sessions for your better days and use the rough days for lighter work. You'll get more done over the week and burn out less.

Keep nutrition simple and portable

Shift patterns murder normal eating routines. The fix isn't a complicated meal plan — it's a few simple, portable meals you can eat whenever your break lands, whether that's 2pm or 2am. Consistency in roughly what you eat matters far more than eating at "normal" times.
